🔬 How Each Method Works

🎯 US Navy Method (Hodgdon & Beckett 1984) — Recommended

Developed at the Naval Health Research Center. Uses logarithmic relationships between neck, waist, and hip (women) circumferences and height. Accuracy: ±3–4% of DEXA. Requires a tape measure but no scales. Used by the US Department of Defense for all military fitness assessments. Men's formula: BF% = 86.010 × log₁₀(waist − neck) − 70.041 × log₁₀(height) + 36.76. Women's: BF% = 163.205 × log₁₀(waist + hip − neck) − 97.684 × log₁₀(height) − 78.387. Measurements in inches.

📐 BMI-Deurenberg Formula (1991)

Estimates body fat from BMI, age, and sex. Formula: BF% = 1.20 × BMI + 0.23 × Age − 10.8 × Sex − 5.4 (Sex = 1 for males, 0 for females). Requires only height and weight — no tape measure. Accuracy: ±5–8%. Less precise for athletes (underestimates) and people with low muscle mass (overestimates). Good as a quick cross-check.

🏊 YMCA Method

Originally developed for YMCA fitness assessments. Uses waist circumference and body weight. Men: BF% = (−98.42 + 4.15 × waist_in − 0.082 × weight_lb) / weight_lb × 100. Women: BF% = (−76.76 + 4.15 × waist_in − 0.082 × weight_lb) / weight_lb × 100. Accuracy: ±3–4% for most people. Very simple — only one circumference measurement needed.

🏆 Gold Standard: DEXA Scan

Dual-energy X-ray absorptiometry measures bone, fat, and lean mass simultaneously with ±1–2% accuracy. Requires a clinical visit and costs $50–150. Best for a precise one-time baseline, especially if you are at the extremes of leanness or body fat. The Navy method is generally considered the best practical substitute for home tracking.

🥗 How to Improve Your Body Composition

🏋️ Prioritise resistance training

Building muscle is the most effective way to lower body fat percentage — not just losing fat, but increasing the lean mass side of the equation. Aim for at least 2–3 sessions per week targeting all major muscle groups. Muscle loss (sarcopenia) starts at 30 and accelerates with age; resistance training is the best counter.

🥩 Eat enough protein

Protein preserves lean mass during fat loss and supports muscle growth. A practical target is 1.6–2.2 g per kg of body weight per day for active individuals. Sources: chicken, fish, eggs, Greek yogurt, legumes, tofu.

📉 Create a moderate calorie deficit

Losing fat sustainably means a deficit of roughly 250–500 kcal per day, aiming for 0.25–0.5 kg of fat loss per week. Larger deficits cause more muscle loss, not faster fat loss.

😴 Sleep 7–9 hours per night

Poor sleep raises cortisol (which drives visceral fat storage) and ghrelin (the hunger hormone), making fat loss much harder. Improving sleep alone can meaningfully reduce body fat over time.

📏 Track trends, not single readings

Body fat estimates vary with hydration, meal timing, and measurement technique. Measure under the same conditions (morning, after restroom, before eating) every 2–4 weeks and look at the trend — not individual numbers.

What Is Body Fat Percentage?

Body fat percentage (BF%) is the proportion of your total body weight that is fat mass — everything else (muscle, bone, water, organs) is lean mass. It is generally a more useful health indicator than scale weight alone because two people of the same weight and height can have very different body compositions and health risks.

Why BF% matters more than BMI

BMI classifies weight relative to height but cannot distinguish fat from muscle. A muscular athlete may have a BMI in the "overweight" range yet very low body fat. Conversely, a sedentary person with a normal BMI may have dangerously high fat and low muscle — a condition called "normal-weight obesity" or "skinny fat." Body fat percentage captures these differences that BMI misses.

Why women have higher body fat than men

Women need more essential fat (10–13%) than men (2–5%) for reproductive health, hormonal function, and breast tissue. This is biological, not a fitness failing. Dropping below this threshold can cause menstrual disruption, bone loss, and hormonal imbalances. A woman at 25% body fat is in the normal/acceptable range; a man at 25% is at the obese threshold — the categories are genuinely different.

How body fat changes with age

Muscle mass naturally declines 3–8% per decade after age 30 (sarcopenia). Even if your scale weight stays constant, your BF% will creep up as muscle is replaced by fat. That's why the ACE "acceptable" upper bound is slightly higher for people over 60. The best defence is regular resistance training combined with adequate protein intake.

Frequently Asked Questions

For men, the ACE fitness-to-acceptable range is 14–24%. For women, it is 21–31%. Athletes are typically much lower (6–13% men, 14–20% women). Essential fat minimums — below which serious health risks occur — are 2–5% for men and 10–13% for women.

DEXA scanning is the gold standard (±1–2%) but requires a clinic. The US Navy circumference method is the best practical home option at ±3–4% of DEXA. The YMCA method is also accurate to ±3–4%. The BMI-Deurenberg formula is quickest but least accurate (±5–8%), especially for athletic or older individuals.

Use a non-stretch tape. Neck: just below Adam's apple, level and snug. Waist (men): at navel level, after exhaling. Waist (women): narrowest point. Hips (women): widest point over buttocks. Take 3 readings per site and average them. Measure at the same time of day (morning is ideal) under similar conditions.

Visceral fat surrounds your internal organs (liver, pancreas, intestines). Unlike subcutaneous fat (under the skin), visceral fat is metabolically active — it secretes inflammatory molecules and is strongly linked to insulin resistance, type 2 diabetes, heart disease, and some cancers. A large waist circumference (over 94 cm in men, 80 cm in women) is a practical warning sign even when overall body weight seems normal.

No — "spot reduction" is a myth that has been thoroughly debunked. Fat loss is systemic; your body decides where it draws from based on genetics and hormones. Exercises that work a specific area build muscle there but do not preferentially burn fat from that region. The only way to reduce fat in any area is to reduce total body fat through a calorie deficit, adequate protein, and regular exercise.

Every 2–4 weeks is ideal. Daily fluctuations in hydration, food, and even posture can shift readings by 1–2%. Measuring more often creates noise that's hard to interpret. Always measure under the same conditions — morning, after using the bathroom, before eating or drinking — and use the same method each time for meaningful trend data.
